Amy Schemper leads a 40-minute TRX workout mixing standing moves like lunges and rows with mat core circuits of planks and climbers. She offers regressions and progressions throughout, with 40-second and 20-second intervals and finishing stretches.
Hey, everybody, I'm Amy from Bodyfit by Amy, and this is your TRX core combo workout. In this workout, we're gonna work the entire body with a special focus on the core using our TRX suspension trainer. When we're working with trx, we are working all core all the time anyway. But we're going to be adding on to some of your traditional moves to get an extra focus on the abs. As always, I'll give you lots of different options. So listen to your body and work to your level. You ready? Let's do it. Let's start just facing your anchor point. Elbows are by your side. We're going to sit low into those straps, open up the knees and the hips and big reach around. So with this warm up, our goal is to get some mobility work to get the blood flowing, get everything moving all the way through the entire body before we jump right in with those suspended moves. Remember, with trx we are working suspension, we are working balance and we are working against our own body weight. Let's hold it down right here, little side, scratch the nose side to side. So, so many amazing things about working with the suspension trainer. One of them, go ahead and bring it up. Reach right here, arms out in front. One of them is that we are working our core in. Single thing that we do. So as you're moving through, core is engaged. Whether we're suspended, whether we're balanced, whether we've got our feet in the straps or our hands holding the straps, if you want, take it all the way through. However, what we're going to do today, we're going to take some of those moves, traditional TRX moves that are already using core, and we're going to add even more. So so everything that we do, take it right here. Side lunge, big reach right through here. Everything that we do. We are going to start with your base level your back to basics on TRX with options and then we'll add the core. So your core round we're adding on. You always have the option to stay with the first move right here and then let's flip ourselves around away from the anchor point. We're going to step it forward. Now, I don't do a ton of adjusting of my straps because I have a pretty low ceiling height here. So a lot of it depends on where you have that anchor. Of course. I'll give you some suggestions on when you may want to go higher, mid level or low. Hold it here, turn to the side and stretch right here, looking over your shoulder and then Switch it right here. Let's do that one more time. Each side. Right through here, big stretch and other side. All right, let's go ahead and turn to face the anchor point. Of course, if you need a little more mobility or warm up, you can get it on your own. Otherwise, we're going to jump right in with our basic lunge. So you have a few options here. We're gonna go 40 seconds, right, 40 seconds left. We'll add the core in between. You can just take it. Stepping down, actually putting the toe on the ground with that reverse lunge. Or if you can, we're gonna keep it off the ground. That's where that balance work comes in. That's where that core comes in. And then we'll add on right after 40 seconds. Back to basics. Right before. Left foot back, elbows in. Here we go. Drop it down and bring it up. Drop it low and here. So again, if you need the toe down, that works. Push into the heel. If you can keep it off the ground, that front leg's gonna work a little harder. We want the front leg to be doing the work. Chest open and proud, eyes up at that anchor point. No slack in those straps. So not loosey goosey here. Really dropping it down. Drive into the heel. Should feel that heart rate. 10 seconds to go from here, right? And breathe. Last one. And relax. Same leg forward. Here's what we're gonna add. We're gonna go one lunge, one deadlift. So lots of core here. Really balance. Pull it in. One lunge, one deadlift. Did you need to have the foot down on the deadlift? That works too, but let's get it done. Same leg. Three, two, one. One lunge, one. One legged deadlift. Just like this. Or tap it down and stagger. You're still going to get the core working hard. You obviously get the most out of that core work. If you can keep that back foot off the ground, you're also going to feel that front leg really feeling the burn right here. Drop it low and up. So push into that front heel. But you're also squeezing in that back glute. While we get corporate balance. Balance work is coming as we we extend it forward. Last one. And relax. Right, So a little stretch in that front leg. We'll get the same thing. Other side. So sometimes we'll add more direct core, sometimes just like that, we'll add more indirect core where it's balance core has to stabilize. Let's get that other leg. Starting with just your regular lunge. Touch it down, keep it off the ground, your pace. Here we go. Take it down and bring it up. Now, if you need to keep it a little higher, you can, but the beauty of the TRX is we can take that pressure off that back knee. If you're someone who that back knee really bothers you in a lunge, lots of times we can take that pressure off. Holding the straps in that suspended balance, using the suspension trainer core is working either way, whether you got that foot down or not. Off the ground, breathe. Drop it low, keeping that chest open, making sure we're not rounding forward. Three, two, one. Relax. All right, now we got that one lunge one, deadlift. Hips stay square. We're balanced here. A little squeeze in the glutes here. And core lifted. Let's get it done. Other side in three, two, one. One lunge one, deadlift. Down and breathe. Drop it low, eyes up, chest up. And then take it forward. Front leg has the control. You're going to feel that stretch in the back of the leg, and then you're going to feel lots of glutes and hamstrings. But what I want you to think about is that core lift in the center. Nice and tight, strong foundation all the way through. Right, take it here. 10 seconds. I know. Remember, if you need to put that toe down, that's an option. Still getting the core. Breathe. Last one. Yes. Shake it out. Stretch to close that out. We're gonna get it with a little switch lunge, so alternating. All we got is 40 seconds here. You can step it, you can jump it. It is up to you, but one little power round to get the heart pumping. Here we go. Alternate that lunge step and step or jump. It's a little switch lunge. Use the straps to keep you from having to land super hard. Right. We're gonna help that cushion our landing. Heart rate's getting up. We're getting one last push for those legs from this lunge position, and then we keep it moving. Halfway there. 20 seconds. You got water coming. And then we're switching gears to upper body, so you get a little breather. After these last 10, what do you got? Stay with me here to here or jump it for 3, 2, 1. Ha. Quick sip of water. Shake it out. When we go to that intensity around that power round, feel free to take it at your own pace. All of it. Whoo. Breathe. All right, back to center. So now we're staying facing our anchor point while you catch your breath. Watch me. We're going to start with our traditional row. We're here, then we're going to add a knee coming up. We'll alternate it, and then we'll also have one side at a time. All right, we're going to start with the regular row. Core is engaged. Zip up through the center. Pull everything in. Walk Those feet forward. 30, 40 seconds. Here we go. Remember, on this row, if you. This is feeling too easy for you. Walk those feet forward, increase your angle. Pull those elbows right by your side. If that's too much, too tough, walk it back. You can even have one foot forward for a little extra help, or one foot behind for a little extra. Totally up to you. You do what you need for you. Keep it going. 10 seconds. Squeeze again. Right here, we got five, four, three shoulder blades in one big stretch back, right? Really isolated into the upper body. All right, team, we're gonna keep one knee up for 20 seconds. One knee up for 20 seconds. If you want, you can take it to that wide row or just keep it regular like we just did. But one knee comes in in 3, 2, 1. Now, that's gonna play with your balance. That's on purpose. So if you need to tap it down in between, you can again, if you want to take it wide, that works too. Core engage. Yes. 3, 2, 1. Switch it right here. Let's get it done. Yes. Try not to push in this front leg. I know it wants to help. I still want you to get that pull from here while the knee comes in. 3, 2, 1. Big stretch right here. All right, team, so we're gonna keep that row one last time. I know it's a lot of back. We're gonna alternate bringing those knees in so you're here. Pull it up and down. Pull it up and down. You're gonna rotate your hands here to here, here to here. 40 seconds. I know it's a lot on your back, but once we're done with it, we're done with it. In three, two, one. Here we go. And breathe. Sorry. Turn it in, turn it out. Palms are down at the top. Then in. As you squeeze, bring the knee in towards your chest like a standing crunch. Right? Pull everything in as you're alternating, and pull those back muscles in. Squeeze with the knee. Yes. You got this. We got 15 seconds. Use your back and core to do the work. I know it's tempting to push from the heel, but keep it in the back. 5, 4, 3, 2, 1. Stretch it back. Right. Good work, team. That was our power round, so shake everything out. Quick sip of water. Just like that. All right, so we are switching gears. Let's Take it ha to get a little bit of a stretch. We're gonna get right through here. Bring it in, step it forward like we did in that warm up. So you can really stretch out the back. And then we're going into a curtsy lunge. One more right here. All right, so curtsy lunge. We're taking it to the side again. You can tap it down if you need to. You can keep it stationary if you need to. When we add the core, we're bringing the knee up to the side. So kind of like that side crunch. We're gonna curtsy and crunch. Holding the straps angle however you need to. I'm move my straps out just a bit. Zip up that core. Starting with just your curtsy or your crossover lunge in 3, 2, 1. Here. And bring it up. So if you need to tap it down, you can, but keep this front leg doing the work. Keep the core engaged. Drop it here and here. Breathe. And up. Yes, all the way down and up again, just like our regular lunge. We're making sure we're not rounding in that back as we come up, but we're really getting down there low. 10 seconds. Breathe. We got three, two, one. Shake it out. All right, same thing, same side, but we are adding the knee coming up to the side. Try to balance at the top. Get those obliques working. Extra core. Let's do it. 40 seconds. Same side in three, in two. Lift it up. Here we go. 40. And up. Take it down and up. You're gonna feel again. A little extra hip. Right hip as you get. Low hip right here. Curtsy outer thigh to outer thigh and hip. Down and up. Breathe. Really pull up in the center of that core, especially at the top, as you get that balance. Yes, you can breathe. Boom. Ten seconds. We got three, two, one. Shake it out. Right? Not so crazy. A little bit of balance, a little bit of side abs. Get the same thing on the other side. Right here. We're gonna cross it over. We're gonna bring it up. Lift in the center. Shoulders back. Starting with just your crossover curtsy lunge. Core engaged in three, two, one. Here we go. Drop it down. Tap down if you need to. You've got that extra balance if you want it. Or keep it off the ground. You're still trying to bring that back knee down. Almost as if you're trying to bring that back knee towards that front heel without rounding that back right. Keeping it lifted. My heart is pumping. I hope yours is too. Take it here and up low. Breathe all the way up and in five seconds to go. Right here. Two and one. Shake it out. Let's get it to the other side. Pull it up. Strong core engage. Roll those shoulders back. Drop it in three, in two. Knee up to the side. Here we go. Let's try to rush you guys into it. You had more rest. Drop it low. Bring it up. So again, take your time. And as you come up, hold at the top or zipped side, knee. Try to get above here. If you can really pull it in, that's what we're going for. Those obliques. And breathe. And yes. 15 seconds to go. Yes, team, you got three, two. Last one. Boom. Those hips are feeling it. Power round. How about that little speed skater? So you're just going side to side. If you can keep that foot off the ground here to here with those straps, if you want to take it body weight, no straps. That works too. 40 seconds power. Here we go. Side to side. Stick that landing into that hip and contract in the core. Eyes up. You can step it, you can tap it down. Whatever works for you. After this, we're getting a little break on the mat. I know. Keep it moving. Doesn't sound like much of a break, but it will. What do you got for these last 10 seconds? Can you pick up your pace? Can you get a little lower? Breathe. 5, 4, 3, 2, 1. Catch your breath. Very good, team. Tap it out. All right, we're taking it down to the mat. So normally we save things on the mat for the end of the workout. We're actually going to split it up. We're going to do a few things on the mat. We're going to bring it back up. We'll get a few things facing away from the anchor point, then go back to the mat. Because it is core. Let's get it done. Remember, you want these straps. You're standing right underneath that anchor point. Point. You want your handles to be right at or below the knees and your cradles to be at that mid calf. So 10 or so inches off the ground. Best way to get into it. Two fingers here. No, not that. Sorry. Lift them up like dirty socks. Like this. Roll back, stick your feet in, and then turn over on hands and knees. I'm going to gonna give you a second to get into that. Here's what we got, team. We're gonna keep these short. 20 seconds. And 20 seconds, we're gonna hold our planks. Then we're gonna add a little movement that's also going to add a little bit of upper body, lower body, or just extra core. So this round is a little bit of the opposite, where we're getting the core, then we got more core plus some upper or lower, right? All right, so go ahead. We're gonna come down on those elbows. We're holding for 20 seconds, so watch me here. I want you to lift to the center. Try to get up off of those knees. Join me in three, two, one. Here we go. So you're holding. I want you to get a little checklist here, making sure that you're not letting those hips drop. Little tilt to the pelvis that you're not here. That's actually really hard to hold. So holding it here, stay lifted. I want you to squeeze tight in those. Those legs and those glutes and your core in your back, but without holding your breath. In. 3, 2, 1. Relax. So we're gonna keep them short. Now we're gonna add a little outer thighs, inner thighs out and in with your legs. Only 20 seconds. Flex those feet if you can. Squeeze out and then squeeze in. Also think about the inner thighs squeezing in while we hold that plank on our elbows. Let's get it done in three, two. Find that plank. Here we go. Out and in. Squeeze and squeeze. Remember, I want you to think about squeezing out with the outers, but also in with the inners as you squeeze with both, especially coming in. Lift up in that core. We got five, four, three, two, one. Yes. Good work, team. All right, let's come up onto our hands. Get a little hip flexor stretch. From here, we're coming into that high plank. All right, again, it is only 20 seconds. Think about your tabata rounds. You can do anything for 20 seconds, so stay with me right here. Up on Those hands in 3, 2, 1, lift. Holding it here. Again, checklist. Little tilt of the pelvis so we're not dropping here. Pull everything in. Your hands are directly beneath those elbows and those shoulders. Pull, push into the ground again. Squeezing those legs, those glutes, that core the back. 3, 2, 1. Relax. Yes. All right, team, so here's what we got. We're gonna add a little push up. It is up to you if you want to drop to your knees, which is what I'm gonna do. So I'm gonna do knee, push up. I'm gonna lift right knee push up. I'm gonna lift. You just want to stay up top. Do your push ups from the the top. Go for it. I just want good form either way. You don't have to get a full range of motion, but get that push. Zip up that core, push up and Plank. Three, two, one. Plank is here. Push it up. Power it up. Push it up, push it up. Yes. You can stay with me. Oh, I know. Breathe. Yes. Last one. Hold it here. 3, 2, 1. Relax my shoulders. Really don't love those push ups. Right now shake that out. Ah, don't worry, we are coming back to that. Bring it up top. So shake it out. Nice work, team. That's all we got from there. Don't worry, we're coming back to it. We got core, then we added lower body, we got core, we added upper body. Let's take it facing away from our anchor point. And let's get it done from the top. All right, team, so let's get a little bit of that. Sprinters lunge. Right, so those straps are going on the inside. Watch me here. We're going to drop it back. We're gonna power it off. So that core is working really hard, right? We're gonna keep that moving. When we add the extra core, we're gonna add a little jump at the top. But for here, elbows are down by your side. Core engage. Bring it in. Here's your core. Right, let's get it done for 40 seconds. Right foot forward. Three, two, one. Down and up. Leaning into it. So what I want you to do, if you can, is really have that front leg. Have the control. Arms are working just by having that support. Core is working with that little lean forward. Right? So so many things happening here. And breathe. Yes. And up. 10 seconds. All the way up. 5, 4, 3, 2, 1. Shake it out. Stay on that same leg. You feel how those arms are still working. Here's what we got, team. Here, hold it here. Drop it low. Hold that hold is where your core comes in. If you can't have that balance, just keep them keep moving. Add the jump if you can. 3, 2, 1. Same leg. Jump and hold down. Jump and hold. Core down low. Impact is just hold, right? Down, up. Yes, you can. I know you're probably really feeling those arms, especially after that push up. But think about that core taking the weight. Wrap it in. Right? 15 seconds. Get it done. Jump, jump. Yes. Three, two, one. Stretch it out away from that. Right? Shake it out. I know. So we put that after the push up on purpose so we keep that upper body working while we're isolating the lower body. Right? Really a full body move and cardio. Let's get the other side. So straps on the inside at the hips. Here we go. In three, two, one. Drop it down. Bring it up. Drop it down. With or without the knee. You can have the knee at the top. On this one, you add the jump for the extra core. Core, an extra power. It's gonna move a little bit. Wrap it in, right? Yes, you can. And breathe. Yes. And up again. Strong arms keeping the chest and shoulders working while we don't forget about the core. Everything is pulled in. Ten seconds. Drive it up. And in three, two, one. Shake it out. Stretch. All right, we're adding that little jump at the top. I want you to give that extra hold as the core roughs in. You got it, team. We're so close. In three. In two, one. Here we go. Down, jump and hold down on that hold. Zip up that core. Land soft. I don't want you to land on your toes. And keep it forward. I want you to try to put that heel down. That's where you really have to record. Recruit those core muscles to keep it working. Again, Upper body's working hard. Yes. We got 10 seconds. I was going too fast, right? Three, two, one. Ha. Stretch. Yes, team. Reach it out. All the way through. So let's take it opposite here. We're going to start with upper and core. We're going to add more upper. Gonna do that. Superman, right? That big reach around. So core is here. Everything's pulled in. You're not here. You're not here. You're in the center. Hips and ribs together. Big circle. Power it off. Just like that. All right. Lean into it as if you're taking off like Superman or Superwoman. Core is engaged. Pull everything in. We're going to start with this. Then we'll add on a little extra upper. Here we go. Take it down, take it down. Keep that core working all the way through. Sit deep. Power forward as you come up. Power all the way through. Bring that core together. Big arms. I know. Up. Five seconds. Three, two, and one. Stretch. All right, Give your wrist a little break. You know what's coming. We're adding that tricep press at the top. So it looks like this. We're taking it back. Power triceps. Now, you may feel like you're too far out in that core. Like, you might be good core for here, but you might need to be here for the triceps. So might be a little trial and error on those first couple reps. That's okay. Let's get it done. Lots of tries. Core zipped in three, two. Superman. Triceps. Take it here. Power tries. Yes. Here. Big push if you want. Loosen or tighten up that core and get a little more push. If you'd rather Breathe. Another option. Jump it back, jump it in. And tries. Jump it back, jump it in. Tries. Yes, you can. Down, up. I lost my clock, but I'm sure we're almost there. And three, two, one. And relax. Stretch. Right, team. I know. Ha. Catch your breath. Sweat in my eyes. We are doing it, team. Arms are feeling it. All right, team, so I remembered a towel this time. This is a more advanced move. I'm going to give you a few options. All right, we're gonna hook our straps together. So watch me. You have your right cradle through your left handle. Pull it through. Then you have your right cradle again through the left handle. Pull it through. We're gonna put one foot in. We're gonna come down on our knees. If you don't want to have your foot in the strap, you can do all of this. From here is our last push for legs and lots of core. But if you can walk up behind, put one foot in. If you have the luxury of a wall like me. Otherwise, just hold it here. So you want a nice secure strap between one foot. Watch me here. We're only going 20. And 20. We're going 20 seconds. Hands here. Push up and down. So locks in that leg. Then 20 seconds, add the balance and the core right here. Right. So it's sort of a half lunge, half hinge from the ground, from the knee, fingertips down. And then 20 seconds, drive it up again. If you don't want to use the straps at all, if that feels like too much balance for you, I want you just to do it body weight. Join me down here. Feel that. Nice. Good stretch. Fingertips on the ground. We got lots in that front leg. 20. Here we go. You're just gonna extend it up, drop it down. Extend it up. Yes. That leg is gonna burn. But remember, then it gets a breather. Take it up on your fingertips if you need to. You can be on those wrists. That works too. Two, two more. There's your 20. Drive it up to balance. Drop it down. Little hinge. So again, it's like that one legged deadlift. Little more of a lunge. Pull it up and in. Right and down. Pull it up and down. We're keeping it short and sweet. Five seconds. Three, two, one. Stretch it out. Reach behind. Get a little stretch in that leg. We're gonna do the same thing. Other side again. If that just felt too shaky for you, just stay with your feet on the floor. You can still. It still is going to be super challenging from wherever you are. So other lucky. Other leg here. Feel that. Nice. Good Stretch. We're gonna press up and in and breathe. And then we're gonna drive it up through the heel. Core engage. Give yourself a second. Feel that hip flexor. Stretch. Flap the leg, then add in the core. In three, two. Fingertips. Here we go. Press it up. Drop it down. Press it up. Wrist might be better. Or if you had some dumbbells, that works, too. Bring it up and down. Small movement. You don't have to get super high. Two more. All the way up. Here we go for 20. Bring it up. Core. Yes. And up. Oh, burn and balance. Balance and burn. Enough of the. The next TRX workout should be called 3, 2, 1. Right, get a little stretch through those legs. Yes, team. All right, Undo those straps. I know I made you do it for one move only. Water if you need it. Readjust. Make sure that you're in their low position. Handles at your knees, cradles mid calf. All right, team, let's take it back down. Just keep moving my fan here because it's hot in here. Okay, so let's take it. Flip up those traps. Take them back, toes through. Flip it over just like we did before. But this time we're going to turn onto our side. So I want you to push that top foot into that bottom cradle, all right? It's just going to give you a little extra if you need to. You can come up on the knee for this or again, take your feet out of the straps. We're going to bring it up, up and down in that side plank for 20. Then we are adding some knees in and a little half push up. All right, I'll show you when we get there. Zip up that core. Lift up for 20. Holding in 3, 2, 1. So we're down and up or up and down, right? You can take that hand out if you want, but if you feel like you get a little extra support right here, that works. I actually want you to touch the hip down while staying lifted in here. Yes. Breathe. Two more. Last one. Burn. All right, team, watch me. You can keep just that or optional add on. Bring it here. Little push and up. Little push and up. So little bend in the elbow for triceps and chest and knees coming in. Yes. Yes. Ready? Here we go. Bring it up. Push. Knees in so you're leaning your chest towards those hands while the knees come in. While you're staying lifted in that side plank. I know. Four, three, two, one. Relax. I know. Kind of awkward, right? Let's turn it over to that other side. If you just want to keep the lift and lower or the hold. Switch your straps right here. Push that top foot in. Let's lift up and hold just for 20. Breathe. Lifting in three, two, one. Up and down and down. So remember, you actually get to drop the hip. You don't have to stay all the way up. You're getting that resting point. Can't see my clock, but I'm gonna make a guess that we have 10 seconds. Yes. Two. One more and relax. Remember, we can lean over towards our hands. Little tricep push. Knees come in a little crunch. Let's just get it done in three, two, one. Here we go. Pull it in, press it up. Little push. So bring your chest towards your hands. And then push up through the triceps. Yes. This side's harder for me. I don't know why. Yes. One more. Good work, team. If your feet came out of your straps, it's all right. Let's take it right here. Flip them up. Take those feet in. Turn it over one last time. We're almost to the end, so let's get it done. Here's what we got, team. Cool. Little stretch right here. Let's bring it up. So we're gonna come up in that high plank. Knees are going to come in 20 seconds. Then we're going to add a lower into a superman and back up. So it's your climber for 20 up on those hands. Then we add a push up Superman. Let's get it done. Lift it up in 3, 2, 1. Here we go. 20 seconds. Knees come into your chest now. I want it to be controlled. I won't want it to be here. You can pick up your pace as long as you are steady and you're bringing the knees into your chest. I don't want it to be here and be back here. Still. Get them in. You can still run it for three, two, one. Stretch it back. All right, Watch me. One time. This is it, team. This is our very last move. We're gonna add that upper. We're gonna keep that core looks like this. We're gonna go forward. 4, 3, 2, 1. Slowly down. Lift it up in that superman. Push it back up. You can use your knees, you can use your arms, whatever you got. Then we're back to that mountain climber. All right, we're gonna call this a bonus move. So instead of 20, let's go 40, because you can do it. Hang out in that superman as long as you need to. But let's finish it. Ready? Here we go. 4, 3, 2, 1. 1. Slowly lower down. Lift up off the ground in that Superman. Push yourself back up. 4, 3, 2, 1. You can go faster or slower than me. Doesn't matter, as long as you're getting it done with good form and core control. Breathe, lift and up. Yes, you can. That's why we did 40, because you can do it all the way up. Last one. All the way through and up. Yes. Relax. Take your feet out of those traps. Sit back. Child's pose. Ha. I don't know if you're feeling it like me, but maybe breathe. Come up onto all fours. Roll through your back. Cat, cow. Maybe you need to come on those wrists.
