Hi, I'm Lindsey Baumgren of Nourish Move Love and I'm here with a 30 minute leg day workout. That's right, today is all about those legs and lower body. We are going to use just strength to fatigue your lower body in 30 minutes, all using a set of dumbbells. I have a set of 10 pound dumbbells and 12 pound dumbbells with me. You can always do this without dumbbells or grab a couple sets if you got them lighter and heavier. I might even be dropping them because I got a baby on board and this is my dumbbell right here. So you do your best. Forget the rest. I'm going to walk you through this workout. It is four circuits all focused on the lower body. Each circuit has three exercises. We're going to go from lunges to squats, to deadlifts to sumo squats. And we are going to knock out that lower body doing around 10 to 12 reps per exercise. So grab your dumbbells and let's get started. We're going to start with a warm up to get that lower body ready. So when you're ready, feet can go a little bit wider. Heels and toes out. And we're just going to take a couple squats, squat rolls. So you're gonna drop your belly, arch your back and then tuck it under, pull back up. Just like that. Drop your belly, arch your back, push down and then tuck it and pull back up. Two more just like that. Take it all the way down, get nice and deep and then pull back up. Give me one more all the way down, Nice and deep. Pull back up. That feels good, right? Shake it out. All right, we're gonna go right into squats. So feet are shoulder width distance apart and just go down and up. Nice. Squat it out. Chest is lifted. This is your base move, my friends. Whatever you need today. If you need to take a break, you come back to squats right here. Squat it out all day. You can stay right here at a knee lift. So you're gonna go right and left. You're gonna wake up those hip flexors. Yep. Boom. Pull that knee up. Squat. Pull it up. Getting a little bit deeper with each squat. That is the goal. Warm up those legs. Nice. You got four. You got it. Three. Nice work. Two and one. I'm gonna go to the side so you can see we're gonna do almost like a kettlebell swing. So take your hands. You're going to hinge swing. Open up your posterior chains. That is my hammies and my glutes Squeeze them at the top. Squeeze them. Nice. Just open it up. You got 4, 3, 2, and 1. Take a nice forward fold. Just shake it out. Stretch out those hammies. You're going to plant your hands and step back to a high plank. I'll face you this time. Take your right foot outside your right hand. Take a nice, easy twist. Open up those hips. Get nice and low. You can always drop that back knee and push a little onto the outside edge of your foot. Or hold it here. Opening up those hips. That's the goal. Nice. Step back. Switch it out. Left foot outside, left wrist. Nice. Get nice and low in those legs. Those hips. Stretch it out. Open up those hips. Plant your hands. Step your right foot up to meet your left. And back on squats, can you pick up your tempo, pick up your pace, and this time, maybe give me a calf raise. Pop those heels off the ground. Warm up your calves and ankles. We'll be adding some calves to our workout today if you want. Adds a little bit of balance, stability, and core, too. Nice. Give me four, three, two and one. Nice work. Right foot forward, left foot back. Find the nice crescent lunge. Rise up right here. Get nice and low. Just pulse it. Open up this hip flexor. Pulse it here. Nice pulse for 4. 3, 2. Take it to a lunge. Take it down and tap. Lunge and tap. Just lunge it out. So all that weight in that front right heel, you are squeezing through that glute. If your legs are starting to feel a little bit of fire like mine are, you're like, man, am I in for a lower body burn today. That is what you're here for. Strictly strength. That's what we're doing. It's going to be really good. It's always good to take a break from those hiit workouts and just do some strength. Yes. You got two more right here. One and two. You're going to stay standing on this right leg. Just take that left leg up, out and down. Open it up. Opening up those hips. I know we're spending a lot of time opening up those hips, but I want to make sure you have good mobility and range of motion. I want full lunges and full squats. Yes. Two more right here. Open. Last one. We're gonna switch it up. Left leg forward, right leg back. Find that crescent lunge. Rise up. Tuck your hips towards me. Sink it down. Open up this hip flexor. Nice tiny pulses right here for four. Three, two. Full range. Lunge. Take it down. Tap. Making a fist with that left butt cheek. Now Wait in that left heel. Pull it up. So everything we're going to do today, we're using dumbbells. You can always drop down to just your body weight. Just as effective, my friends. Yes. You're going to feel my heart rate still going to rise throughout this strength workout for sure. Still going to get breathless. You got four. Nice. Three. You got it. Two and one. Hold here. Balancing on that left leg, right leg up, out and out. Open up that hip. Nice. Try and lift that knee right up towards your belly button. Find your balance. Open up the hip right there. Nice work, you guys. Two more right here. One and two. Step it wide. Sumo squat. Heels in, toes up. Just down and reach. Down and reach. Chest stays lifted. Last moves right here. Yep. Last move. You got it. Give me four. Hold that Sumo squat. Three. Nice. Two and one. I'm gonna give you a little teaser of a move we're gonna do. You're gonna drop set. Timmel squat. Pop your heels. Stand up. Drop them. Down, pop, stand, drop. Down, pop, stand. Two more. Down. Pop, stand, drop. Left one. Down. Pop those heels. Stand it, drop it. Last move. Squat tap. Wide at the bottom, narrow at the top. Wide, narrow. You got it. Finishing our warm up here. You got four. Nice. Three. Yes. Two and one. Grab some water. Lower body should be nice and warm. Breaking a little bit of a sweat here. We are going to get started. Lunges. I'm starting with my 10 pound dumbbells. All right. I'm gonna go to the side so you can see me. I have my right foot forward, my left foot back. Run 10 to 12 reps. I'll walk you through it. It's a two count lunge. So it's two on the down, one on the up. Looks like this. Weights are at my side. Shoulders over hips. Dropping that back knee towards the ground. I go down 2, up on 1, down 2, up on 1. Holding this static stance. Yes. Hope you've joined me. Yes. Our reps have started. Down two, up on one. Shoulders, stay stacked. Over hips. Static lunge, slow on the down. Don't beat me. Down, up on 1. Down 2, up on 1. Come on. Down 2, up on 1. You've got two more. Down 2. Last one right here. Down 2, up on 1. Right now we go reverse lunge. Take it up. Front lunge, take it back. Reverse lunge, take it up. Front lunge. So I stay standing on my right leg. The only leg that moves is my left leg. Okay? Reverse lunge. Tap, front lunge. Tap. You want to challenge? Take that tap out. Come on. Reverse lunge and front lunge. You should start to feel that right glute, that left quad. Do you feel them? Heart rate's rising. Big movements. Big, full range movements right here. Nice work. All right, you got three. Come on. Two. Last one. Stand up tall. I'm gonna drop my weight. Option. Keep your weights with you. Okay? It is a four pulse lunge. This is how we burn out the legs. Four pulse lunge. So you. Pulse for four. Four. Pulse 80. 20. Left toe stays pop. Ready? You're on in three, two. Let's go. Pulse for four. Three, two. 80, 20. Pulse for four. Three, Two. Back to lunge. Pulse for four. Three. My legs are already burning. 80, 20. Pulse for 4, 3, 2. Back to lunge. Pulse for 4, 3, 2. This is your burnout. Come on, pulse it. 4, 3, 2. Lunge for four. Three, two. Come on. Yes, you can. 80, 20. Three, two. Back to lunge. Pulse 4, 3, 2. 80, 22 more sets. Yes, you can. Yes, you can. Stay in it. Right here. Four, three, two. Come on, tap it up. Four, three, two. Last set. Lunge for four. Three, two. Final round. Four, Three, two, one. You're out. Oh. Stand up. Shake it out. Yes. That should burn. If it's not, grab a dumbbell. The goal is to fatigue. Fatigue. Right there. Grab some water. Repeat it. Same three moves. We're going to switch legs, right? Pick up my dumbbells. Left leg forward, right leg back. Two, count static lunge. Down, two, up on one. Down, two, up on 1. You got it. Down, slow. Up, down, slow. Down, up. You got it. Down, slow. Nice work. Down, two, up. Nice work, you guys. Keep those shoulders stacked over the hips. Knee tracks behind that toe. Come on. Down two. You've got two more. Down two. One more. Right here. Down two. We go to that reverse lunge. So it's reverse lunge. Now step forward. Front lunge, Reverse lunge. Front lunge. Do you feel those legs? Reverse lunge. Front lunge. Come on. Reverse front. You got it. Stepping through. Stay standing on that left leg. Just my right leg. Bring it to that tap. You want to challenge? Take the tap out. Yeah. Yes. Finish. You got three. Come on. Two and one again. I'm dropping my dumbbells. You want to stay on the dumbbells. You keep them. Left foot forward, right foot back. 4. Pulse, lunge. 4. Pulse 80, 20. Squat. Shake out those legs because it's going to burn. You're on in 3, 2. Let's go. Pulse for 4. 3, 2, 2. 80, 24. 3, 2. Back to lunge. 4, 3, 2, 80, 20 pulse. 4, 3, 2. How low can you stay in the legs the entire time? That's your challenge. Come on. Four, three, two. Take it. Lunge. Four. I feel that fire. Woo. It's building. Yeah. Four, three, two. You can't cheat strength. You can't cheat it. It's gotta burn. Two more sets, come on. Four, three, two. Back to lunge. Four, three, two. Yes, you can take it. Four, three. You gotta lunge. One more time and you're out. It's four. Three, two, one, you're out. Four. Shake it, shake it, shake it. Grab some water. Lunges. Set one. Down onto squats. Grab some water. My heart rate's rising. I'm already sweating. Squats. Okay. I'm gonna stick with my 10 pounders right here. It's a one and a half squat, so it looks like this. All the way down, halfway up, down to the top. So time under tension is a little bit longer. Down, halfway up, down, top. I'll walk you through it. Feet are shoulder width, distance apart. Knees are going to go out. You're on in three, two. Let's go. All the way down, halfway up, down to the top. Down half down, top. Down half down, top. You can always slow it down or speed it up. It's your workout. Down, half down to the top. You got it. Now if you feel those weights starting to pull you forward, your option is always to drop to one weight right here. Or drop to body weight. Okay? Yes, you can. All the way down, halfway up, down to the top. Two more down, half down. Last one right here. Down, half down to the top. You're going to sink and hold at the bottom of that squat. It's a short set, short set. Sink to the bottom. Pulse right here. Pulse. Tiny pulses. I'm going to show you from the side how low can you get? Sit back in those heels and pulse it. You can always drop your your dumbbell. Come on. It's 8, 7, 6. You got it. 5, 4, 3, 2, 1. Are your legs on fire? They should be. Grab those dumbbells. Just squatting it out. Single count, it's down and up. Down and up. Again your option. One dumbbell down and up. You want a challenge? Give me a calf raise. Pop the heels down. Pop them down, pop them down. Nice work. Right here. Come on. Yes. Give me four. Three. Come on. Two and one. Stand tall. Shake, shake, shake. Grab some water. Quick break. Repeat it. Same three moves. Okay? One and a half squats. Hold at the bottom and pulse. Squat option to add a calf raise. Three moves Burning up that booty with squats. Pick up your dumbbells when you're ready. You're back on strength. One and a half squat. You're on in three, two. Let's go. All the way down. Halfway up. Down to the top. Down half, down to the top. Keep that chest lifted. Come on. Squeeze the glutes now. If I come up to you, I should be able to slide a small stack of paper underneath your toes because that's how much your weight is in your heels. Can you wiggle your toes down half down to the top? You got it. Down half down. Two more just like it. Down half down. Last one right here. Down half down to the top. I'm going no weights for squat pulses. Grab a dumbbell if you want it. I got mine right here. Drop that booty nice and low. Pulse it here. Just pulse, pulse. Can you wiggle those toes? You see my toes wiggle? Show you from the side again. Come on. Keep it loaded. How low can you stay? Right here. It's 8, 7, 6. Do you feel that fire? Come on. Yes. Stay in it. Four, three, two, one. You're out. Gets me every time. Grab the weights, squat it out. Finish single squats right here. Down and up. Your option. Add that calf raise. Pop those heels off the ground. Down. I know I said I had 12 pound dumbbells and 10 pounds. Definitely sticking with tens. I'm even dropping to one. Whoo. My lower body is fatiguing. Come on. You got it. Stay with it. Yes, you can keep moving. Final three and two and one. Drop those weights, shake it out and grab some water and a sweat towel. Nice work. You guys got that baby bump sweat going on set number three. That is where we go. And it is deadlifts. Deadlifts. Gonna hit up that posterior chain. Your hammies, your glutes. That's our focus. This is a chance if you have heavier dumbbells to try and go. Heavier deadlifts. Great time to do that. We're going to start with a single leg deadlift. I'm going to be balancing on my right leg. Your option, Kickstand it. Balance on the right leg. Kickstand your left leg to give you that support. I might need to go there. It's a straight leg deadlift. Your other option. Balance, balance, balance. Up right there. Okay. Single leg deadlift. I'll go from the side so you can see a little bit better. How about that? You're on in three, two. Let's go. So I'm balancing hinge and up option. Tap it Option, float it straight leg. But I still have a soft bend in my standing right leg. Inhale down, exhale. Stand tall. Squeeze. Think about pinching your butt where your hamstring meets your gluteus maximus. Also important to keep those dumbbells. Find that balance nice and tight to your body. They slide down the leg, slide right back up. Squeeze the glute. Drive your hips forward. Shoot your hips back. Shoot them forward. Shoot your hips back. Shoot them forward. Now, if you need more balance support, it's right here. Down and up, down and up. I want to think as if I'm almost crushing. I heard this one time, and it stuck with me. Crushing oranges in my armpit. That keeps the weights tight to my body, keeps my lats and my back engaged. That's really important, you guys. Okay, you want to avoid low back pain right here. And range of motion is going to look different for everyone. Some of you, it's your knee and it's back up. Some of you, it's down to the ground. Your flexibility, range of range of motion looks different. Okay, got a baby bump in my leg, so I'm gonna stop right at the caption area. You got two more. Come on down. Last one. Down and up. I'm gonna go down to one dumbbell. Dumbbell is going to stay in my left hand. I'm going to stay standing on that right leg. Tap it back high, pull. Looks like this. Tap, back, pull, tap, pull. Okay, momentum is coming from my hips, my glutes. That's where it's coming from. You're on in three, two. Let's go. Tap back high. Pull, tap, pull. So my elbow goes high to the sky. But in reality, my arm is not doing the work. What's doing the work is this. Glute. This right glute, this right hamstring pull. Yes. It should already be fired up from those deadlifts. This is keeping the tension right on it. Come on, stay in it. Drive those hips towards me. Pull it up. You got four more. Four. Come on. Three. Stay in it. Two and one. Nice work. Pick up your other dumbbell. Going into a good old double leg deadlift. So we did a straight leg. Now we're gonna do a standard Romanian. So hinge, hinge, hinge, tap my weights, stand up so it's not a squat. I hinge, push my hips back, then I bend my knees, push my hips back as far as I can. And when they can no longer go back. Ready? It's down. They can no longer go back. And you want a Narrow stance. Normally, I'd even be a little bit more narrow, but I'm trying to make room for baby. Hinge, hinge, hinge, hinge, bend, squeeze. Hinge, hinge, hinge, hinge, bend, squeeze. Hinge, hinge, hinge, hinge, bend, squeeze. Hips go back, back, back. So it's a little bit different than a squat. My focus is keeping tension on my hammies. Hinge, hinge, hinge, tap up. Hinge, hinge, hinge, tap up. You got it. Come on. Two more right here. Hinge, hinge, hinge, tap. Last one. And up and out. Nice work. Same thing. Other side. I'll show you from the side again. Bouncing on my left leg. Right leg is back. Single leg. Deadlift. Soft bend in the standing leg. You're on in three, two. Let's go. I'm going to try and float it with you guys to start with. Hinge, hinge, hinge, Soft bend, squeeze. I'm crushing oranges in my armpits, keeping the weights tight to my body. I'm tapping. Your option. Floated if you want the challenge. Keeping tension on my hamstrings. When I talk about pinching, I'm talking about pinching right here where your hamstring meets your glute. Yes. That is where you're pinching. You take these slow and steady at your pace. This is not a speed game, you guys. This is strength. Sometimes slower is harder. Right? Going to go to that 80, 20 saggered stance. Still loading through that front hamstring. Still keeping those dumbbells nice and tight. Nice work. You can float it or have that sacred stance like I have for balance support. Going to engage that core. Keep that belly tight. Keep those hips square to the ground. Come on, you got four more. Yes, you can. Right here. Four. Finish. Squeeze that booty and that hamstring. Three. You got it. All the way down, all the way up. 2. Last one. Right here. Come on. Finish. Yes. Nice one. Dumbbell stays in the right hand. Left foot stays forward. Tap back high, pull. You're on in three, two. Let's do it. Tap back, Pull again. What's driving the weight? My hips. My glutes. Yes. Staying on this left hamstring right here. Boom. Stay on it. Boom. You got it. Tap back high, pull. It's going to raise your heart rate a little bit, too, which is always nice. Increase that heart rate. Increase that calorie burn. Feel those glutes. Come on. Drive those hips towards me. Boom. Yes. Boom. Stay with me. Right here. Come on. Give me five. Yes, you can. Three. But Four. That's three. That's two. That's one. Nice work. Grab the other dumbbell. Finish it off. Deadlifts last time. Now I'm going to show you a trick. Narrow stance. Kick your heel to your butt where your feet fall. That is a narrow stance. Okay, kick my heel to my butt. This is a narrow stance. I'm going to go a little bit wider because I have a baby. You do You. You're on in three. Three, two. Let's go. Hinge, hinge, hinge, squat, tap. I don't mean squat. I mean bend the knees. Sorry. Bend, stand tall. Squeeze, hinge, hinge, hinge, bend, squeeze. Hinge, hinge, hinge, bend, squeeze. Now, you don't have to tap the ground. It's kind of just like a good marker. I'm tapping my toes, actually, because I can't fully reach the ground. Hinge, hinge, hinge, tap. Hinge, hinge, hinge, tap. Come on. Yes, you can stay with me. Hinge, hinge, hinge, tap. Finish it. Nice. You got four, three, two, and one. You're out. Grab some water. Yes. Circuit number four. The final circuit. You guys, sumo squats. Yes. Mixing up that squat option to do this. One dumbbell or two dumbbells. I'm going one. My legs are tired. Heels in, toes out. That is a sumo squat. Shoulders going to stay stacked over my hips. Got this dumbbell right here. Remember what we did in the warmup? So we're going to do drop, pop the heels, stand up, then drop them. So the challenge is to use those inner thighs to lift you up. You're on in three, two. Let's do it. Drop, pop, stand up, down. Drop, pop, lift down. Drop, pop, lift down again. You can always slow it down or speed it up. If standing up on the balls of your feet doesn't feel good for you, that's okay. You don't have to do it. You can give me a standard sumo squat. It's really hard to not let that dumbbell pull you forward. Right? Challenge your balance. Down. Pop them, lift, drop them. Inner thighs, legs. That is what we're working. My knees go out towards my pinky toes. Yes. Throwing a little bit of my barre background into this strength training for you. Fun stuff. This isn't challenging enough for you. You grab two dumbbells, my friends. Yes. Go heavy, make it hard. That's the goal. Fatiguing. You got three more. Drop, lift them, stand it down. Two more down. Yes. Last one. Right here. Down. Nice work. I'm gonna drop my dumbbell again. Option hold it. Okay, going body weight. Find that sumo squat. Follow my lead. Right here. Heels in, toes in. Heels in. Toes in. Toes out. Heels out. Toes out. Heels out. Heels in. Toes in. Heels in, toes in. How low can you stay in your legs? Make it burn. Heels in, toes in. Heels in, toes in. You got it. Out, out, out, out. Take it in. In, in. Come on. Out, out. Can you drop an inch? Last set. In, in, in, in. Last one. Out. Out, out, out. Standard sumo squats. Option A. Grab your dumbbells right here. Okay, you can hold them like this if you want. You're gonna tap and lift up. Tap and lift. Down and up. Chest stays lifted. Sumo squats. Okay, now, if you're like, it's my last set, give me some fire. I'm with you. I feel you. I haven't lost all my spark in pregnancy. Okay, down. Tiny hop, tiny hop, tiny hop. Come on, tiny hop. Yes. Option. Drop that dumbbell. Hup, hup. Come on. Yes. You can finish it. You got 8, 7, 6, 5, 4, 3, 2, 1. Oh. Shake it out. That should burn. Quads, top of the thighs on fire. Grab some water. All right, this is it. You're gonna do this one more time. And you're out. And you're stretching. You guys, this is it. Three moves, sumo squats. So if your legs are not totally gassed, grab those heavy dumbbells. This is your chance to burn, baby, Burn. I got my one. Heels in, toes out. It's at my chest drop. Low. Pop the heels. Lift it. You're on in three, two. Let's do it. Down, lift, up, drop. Down, lift, up, drop. You guys, you're so close to that finish line. Lift, drop. You got it. Down, lift, up, drop. Come on, stay with me. Yes, you can. Burning out the legs. That is our goal right here. Take it down, lift up. Drop those heels all the way down. Pop them, lift them, drop them. Yes, you can. You're almost there. Find that balance. Two more. You got it. Last one right here. Take it down. Pop, lift, drop. I'm going down to no dumbbells. Again. You want to challenge? Hold that weight. Heels and toes in. You're on in three, two. Get an inch lower. Get an inch lower. At home. Come on. I see you. You're on in three, two. Let's go. Heels in, Toes in. Heels in. Toes in. Toes out. Heels out. Toes out, heels out. Take it in. In, in, in. Take it out. Out, out. You're working your abductors, your adductors. That's your inner thighs, your. Your outer glutes. Right here where you say. They'll say. What do they call them? People call them saddlebags. Whatever they call them, that is what is burning along with my quads. My quads are on fire because I'm staying low. Finish. Heels in, toes in, heels in, toes in. Last set. Out, out, out, out. Stand tall. You grab a dumbbell or no dumbbell. Give me sumo squats one or frog hops. I'm going to start on squats and go to hops. You're on in three, two, Last move. Tap it, lift it, tap it, squeeze it. This is option A, right here. You can grab two dumbbells. You can grab one dumbbell, but know that this is your last move, wherever you're at. Okay? You want to take it to hops with me? You got 10, nine, eight. Come on. Seven. You're going for that shaky leg feeling. Are you there? Are you there? You should be. You got four. Three. Come on. Two. Ha. One. Out. Nice work. Holy bananas. These legs are gassed, right? I hope yours are, too. Come back. Do it again with heavier dumbbells. If they're not. All right, we're going to shake it out. Give me a big inhale up, big exhale out. Two more just like it. Little squat, big inhale, big exhale. Last one. Big inhale, big exhale. Where we started. Right foot forward, left leg back. Tuck your hip flexor. Tuck your tailbone towards me. Turn this on. Reach up, Find that crescent lunge. Can you grab your wrist and reach up and over to the right? It's going to intensify this hip flexor stretch right here. Yes. Cooling it down. You earned it. You're like. You're still asking me to hold the lunge. I know. Three, two, back to center. Can you shorten your stance? Keep your hips turned towards me, and you're gonna hinge forward and find a forward fold. This is what we call pyramid pose because you're stretching through that front right hamstring. So keep your headlights your hips turned right at me. Nice work. Hold for 3, 2, 1. Step your left foot to meet your right. Take a nice little forward fold. Bend at the knees. Roll up. You're going to stay standing on that right leg. Give me a quad stretch. Pull that left heel towards the glute. You can always grab a tabletop, a counter. Tuck your tailbone towards me. Feel that quad? We really dug into the quad with those sumo squats at the end. Especially if you added that frog hop. Holy bananas. Right? That's where my holy bananas should have went. In this workout video. Right there at the end. Nice. Set it down. Switch. Switch it out. Left foot forward, right foot back. Find that nice lunge. Get nice and low. Tuck your tailbone towards me. Reach up. Big inhale. Grab the wrist up and over side body stretch. Reach, reach, reach. Intensify this hip flexor. Stay low. Hold those legs for three. Two, one. Stand up. Shorten your stance. Pyramid pose. Hinge it forward. Tip, tip, tip. Shoot those hips back, but keep your headlight square to me. Nice stretch there. That left hamstring, we hit it all today.
