In this instructional video, the presenter explains how to alleviate lateral knee pain caused by IT band syndrome without relying on foam rolling. After a brief disclaimer that foam rolling may offer only short‑term relief, the video identifies common underlying contributors—restricted internal hip rotation and ankle dysfunction. The core protocol includes three parts: (1) a 90‑90 hip stretch performed in a “half‑swastika” position to mobilize internal rotation; (2) a strengthening exercise that uses a foam roller under the back knee while squeezing the groin and lifting the back heel to target the adductors and internal rotators, thereby reducing torque on the IT band; and (3) an IT‑band stretch that pulls the pinky toe toward the body, with a strap modification for those with limited flexibility. The presenter emphasizes that strengthening the surrounding muscles provides permanent relief, and encourages viewers to save the video for future reference when experiencing IT‑band stiffness.

If you're having pain on the outside of your knee, especially when you run, you might have IT band syndrome. In this video, we're going to show you how to get rid of it without mashing with a foam roller. Quick disclaimer, you may want to mash out this IT band with your foam roller, might give you short-term relief, but for permanent relief, we're going to show you how to strengthen the muscles around it so that there's not too much torque and force going through the actual IT band. So first things first, there's usually a restriction with internal rotation and issues with the ankle, which we'll cover in a second. Now what we're going to do is a 90-90 stretch where you look like half of a swastika. You're going to press your knees into the ground at the same time. So I'm creating pressure with both of them. I'll use this hand to stabilize my spine and keep that straight. When you relax, press down on the hip and you should feel this bone here, your femur, pushing downward and start to loosen up. And you can do this 3 to 5 times. Now here's the crazy part. We're going to strengthen. We're going to take our foam roller, slide it underneath that back knee. Then come down to our elbow. Then we're going to strengthen. We're going to squeeze our groin into the roller and then lift our back heel at the same time. Squeeze and hold and slowly lower under control. So we're squeezing and strengthening our adductors, our groin, and our internal rotators. Take pressure off this IT band that's doing too much. Lastly, we're going to do an IT band stretch. Most people cannot do this, but we want to get the same action. So You would take your pinky toe, pull it towards you, straighten your leg out, and then lift up and over. And that's if you could do it correctly. Now, if you can't, let's say you're a white belt at stretching, what you would do is strap this around like reins on a horse, pull the pinky toe towards you like that, and then hold that tight with one arm and then stretch out to the other side. If this gets easy enough, you can lift up and over and get that all the way up into the hip, and it should feel really good. As always, save this video for later when you have IT band stiffness.
